A 2021 study in Environmental Health Perspectives tracked 5,000 adults across six European cities and found that each 10 dB increase in nighttime noise exposure correlated with a 14% increase in daytime fatigue and a measurable rise in morning cortisol levels. The World Health Organization recommends nighttime noise levels below 30 dB inside the bedroom — roughly the sound of quiet breathing. Most urban bedrooms sit between 35 and 50 dB with windows closed.

The practical implication: you don't need to eliminate all noise. You need to bring the loudest peaks (snoring at 50-65 dB, street noise at 55-75 dB) down to a level where your brain stops flagging them as potential threats. That means reducing noise by 20-30 dB, not 40. This is important because earplugs that block too much sound create their own problems — namely, occlusion.

The occlusion problem most reviewers ignore

Occlusion is the amplification of internal body sounds that occurs when the ear canal is sealed. How we tested

Our panel of eight light sleepers wore each of the 18 earplug sets for three consecutive nights, rotating through the full lineup over eight weeks. Panelists included five side sleepers, two back sleepers, and one combination sleeper. Four panelists share a bedroom with a snoring partner (measured between 48 and 64 dB). We measured five key metrics:

Noise reduction: Measured across frequency bands using calibrated in-ear microphones with and without the earplug inserted. We focused specifically on the snoring frequency range (100-800 Hz) and the alarm frequency range (2,000-4,000 Hz).

Occlusion: Panelists rated the audibility of their own heartbeat, breathing, and swallowing on a 1-10 scale each morning. We also recorded bone-conducted sound levels with a contact microphone to get objective measurements.

Comfort for side sleeping: The critical test. Panelists rated pressure, protrusion beyond the ear opening (which causes pillow pressure), and any soreness on a five-point scale. Two panelists have narrow ear canals; one has an ear canal shape that rejects most universal-fit products.

Morning retention: Did the earplug stay in all night? We tracked this with morning self-reports. Earplugs found on the pillow or nightstand were scored as failures regardless of how comfortable they felt at insertion.

Alarm audibility: Panelists set a standard smartphone alarm at 75 dB from 0.5 meters. Earplugs that prevented reliable waking were eliminated from consideration regardless of other scores. We also tested smoke detector audibility at the same distance.

Our picks

Best overall — open-canal filtered design ($35-45): The top performer used a passive acoustic filter design with an open channel through the body of the plug. This reduces low-frequency snoring noise by 24-28 dB while allowing higher frequencies (alarms, smoke detectors, a child calling) to pass through attenuated but audible. Every panelist woke to their alarm reliably. The open channel also eliminates occlusion — no amplified heartbeat, no breathing sounds, no swallowing clicks. Five of eight panelists ranked this the most comfortable option for side sleeping, and morning retention was 100% across all test nights.

Best budget — reusable silicone ($12-18): A simple silicone plug with a flanged design that sits in the ear canal without deep insertion. Noise reduction was lower (18-22 dB) but sufficient for moderate snoring. Comfort was good — most panelists forgot they were wearing them by night two. The tradeoff is some occlusion and a looser fit that occasionally resulted in one plug coming out overnight for our combination sleeper. At this price, replacing them every three months is painless.

Best for heavy snoring — sealed silicone with acoustic filter ($25-35): For partners dealing with severe snoring (above 60 dB), this option delivered the highest noise reduction among comfortable picks: 26-30 dB. The sealed design means more occlusion than the open-canal winner, but the included acoustic filter prevents the complete seal that makes foam plugs intolerable. Three panelists with the loudest snoring partners preferred this option over our top pick.

Skip the custom molds: We tested two custom-molded options ($189 and $249) that required audiologist visits for fitting. Both delivered excellent noise reduction and comfort, but neither outperformed our $35-45 top pick in the metrics that matter most for sleep. The custom molds blocked more total noise, but the additional reduction came mostly in frequencies above snoring range — marginal benefit at 4-7x the cost.

What to look for when buying

Ear tip sizes: A good sleep earplug includes at least three tip sizes (small, medium, large). Products with only one universal size fit fewer than 60% of ears well, according to Dr. Catherine Palmer, an audiologist at the University of Pittsburgh. An earplug rated NRR 32 delivers roughly 16-22 dB of actual noise reduction when inserted by a non-expert. Sleep-specific earplugs with lower NRR ratings (20-28) often perform closer to their stated numbers because the fit is designed for extended, comfortable wear rather than maximum attenuation.

Care and hygiene

Reusable earplugs should be washed with mild soap and warm water after every use. Dr. Jennifer Derebery, an otolaryngologist at the House Ear Institute in Los Angeles, warns that unwashed earplugs can introduce bacteria into the ear canal, potentially causing otitis externa (swimmer's ear): "Clean your earplugs as consistently as you brush your teeth. Side sleeper fit check: If you sleep on your side, standard-length earplugs create a pressure point between your ear and the pillow. Our side-sleeping testers consistently preferred low-profile silicone models with a flush outer edge — they sit inside the ear canal without protruding. One tester described the difference as "sleeping on my ear versus sleeping on my pillow again." If you notice ear soreness in the morning, the earplug is too long for your sleep position. It's also worth noting that ear canal shape changes slightly when you lie on your side — gravity shifts the tissue.
